If Only the Gym Mattered
The maximised hypertrophy protocol — volume landmarks, exercise selection by resistance profile, and the costs nobody states.
Most training programmes are compromises wearing the costume of optimisation. They balance strength and size and conditioning and time, then present the compromise as though it were the maximum.
This is the other thing. What the ceiling looks like when growth is the only objective — including the parts you give up to reach it.
The one requirement
Everything reduces to a single condition: a fibre grows when it is fully recruited and under high mechanical tension at the same instant.
Recruitment follows Henneman's size principle — motor units fire in ascending order of size, and full recruitment arrives around 90% of maximal unfatigued force, roughly a 5RM. But effort substitutes for load: take a light set close enough to failure and fatigue forces the nervous system to call up the same high-threshold units.
Tension follows the force-velocity relationship. During fast shortening, myosin heads detach before completing their power stroke, so few crossbridges are bound at any instant and per-fibre force is low. During slow shortening they accumulate.
Only reps satisfying both count — roughly the last five before failure. Everything else is a fatigue tax paid to arrive there.
So the whole programme is one optimisation: maximise stimulating reps delivered in a recovered state, without accumulating fatigue faster than you clear it.
Volume: the landmark that actually matters
The useful ceiling is about 5 hard sets per muscle per session — roughly 25 stimulating reps. Between 5 and 10 the curve plateaus without obvious harm; past 10 it turns negative, plausibly because muscle damage starts consuming the repair resources growth needs.
Two fatigue types set that ceiling. Central fatigue accumulates across a session — markedly worse with short rests, which is exactly why trials using three-minute rests find higher optimal volumes than those using ninety seconds. And mechanical damage limits between-session recovery.
Which produces the finding most people miss: there is no maximum weekly volume stated independently of frequency.

One subtlety that invalidates most set-counting: a set only counts if the target muscle is the limiter. The squat is a poor rectus femoris stimulus, because that head is also a hip flexor and sits shortened at the hip throughout. Bench press loads triceps and pectorals roughly equally, so it counts for both.
Exercise selection is a resistance-profile question
Not "best exercises". Exercises whose hardest point matches the muscle's most trainable length.
Every exercise has a resistance profile — how the external moment arm changes through range. Every muscle has an active length-tension relationship. Where they overlap decides which region gets loaded hardest. That's the mechanistic basis of regional hypertrophy, and it's why a preacher curl (hardest near full extension) and a concentration curl (hardest mid-range) are not interchangeable.
And the free variable everyone leaves on the table: the stretched position. At long muscle lengths, sarcomeres sit past optimal actin-myosin overlap and the deficit is carried by passive tension in titin — which isn't just a spring, since strain-dependent unfolding of its immunoglobulin domains exposes binding sites for signalling proteins. Meta-analytically, lengthened partials match or beat full ROM.

The overhead triceps extension matters more than people think: the long head crosses the shoulder, so it's only genuinely stretched overhead. Pushdowns cannot train it in that position at all.
Two exercises per muscle is enough. More is variety for its own sake, and variety costs you the ability to track progression.

Four sessions, 60–75 minutes, upper/lower alternating — the structure that best reconciles the per-session ceiling with the frequency the mechanism rewards.

0–2 reps in reserve on working sets, last set of each exercise to genuine failure. Rest 2–3 minutes on compounds. Log everything.
The cost, stated plainly
Running this properly means holding conditioning at a maintenance dose — one hard interval session weekly and walking, nothing more.
That's not a preference. Endurance volume activates AMPK, which phosphorylates TSC2 (switching Rheb and therefore mTORC1 off) and phosphorylates Raptor directly. One kinase, two opposing downstream consequences: the same switch that builds an aerobic engine suppresses the anabolic signal you lift for.
So you are trading aerobic ceiling for anabolic signal. Cardiorespiratory fitness is the largest single mortality lever in medicine, so that trade has real long-term implications.
Do not run this permanently. It's a block, not a life. That's the honest version, and most programmes selling you a maximum won't say it.
